Throwdown WODs

RCFBB_JW_OHS

 

Below you will find the WODs and standards for the Internal Throwdown. The Final WOD will be posted after it is announced near the end of the competition. Any questions will be addressed at the 8:15am Athletes’ Briefing.

WOD 1
2 attempts to establish 2RM Snatch or Clean with a progressively loaded barbell

  • Barbell will be progressively loaded on two platforms, it will never go down in weight
  • This will run exactly like a weightlifting meet
  • Athletes must give head judges their opening weight upon checking in
  • Athletes must give head judges their second weight immediately upon leaving the platform after their opening attempt
  • Upon approaching the bar, athletes have 30 seconds to complete two snatches (for RX) or two cleans (for scaled)
  • Successful reps do NOT need to be consecutive, i.e. an athlete can complete their first rep, fail the second, and complete their third to have two successful reps, as long as it is within the 30 seconds
  • As a tie-breaker, after completing their second successful rep at their final weight, athletes may perform max overhead squats (RX) or front squats (scaled) in the remaining time to be added to their score – this will help separate athletes who hit the same weight for their lifts
  • For the snatch, bar must start on the ground and must end overhead in a fully locked out position with hips, knees, shoulders, and elbows fully extended. This snatch can be performed anyhow, as long as the bar moves in one continuous motion to the overhead position. Hang snatches and variants are acceptable, as long as every rep starts with the bar on the ground.
  • For the clean, bar must start on the ground and end on the shoulders with hips and knees fully extended and with elbows clearly in front of the bar. The clean can be performed anyhow, and hang variants are acceptable as long as the bar starts from the ground every rep.
  • Reps do NOT need to be touch-and-go
  • Athletes will receive credit for all successful reps; even if they fail to complete the second snatch or clean, they will receive a score for the rep they completed. For example, hitting two successful reps at 215 would be 215.2, while only hitting one rep would be 215.1. Adding in successful overhead squats could give a score of 215.4, 215.6, etc.

 

WOD 2
AMRAP 6 minutes of:
1 Burpee
1 Russian KB Swing (RX = 70#/53#) (Scaled = 53#/35#)
2 Burpees
2 Russian KBS
3 Burpees
3 KBS
Continue in this pattern until time expires

  • Each athlete will be given a kettlebell of appropriate weight and a designated area to perform burpees
  • Burpees must see the athlete’s chest touch the floor, and at the top of each rep feet must be off the ground, knees must be extended, hips must be fully extended, and arms must be fully extended overhead
  • For KB swings, the kettlebell must reach a height above parallel with the ground and the hips, knees, and elbows must be fully extended
  • Pulling the kettlebell down for speed is acceptable
  • The score for this event will be total repetitions completed

 

WOD 3
Modified “Nate” AMRAP 10 of:
2 Muscle-ups
4 HSPU
12 Pistols (alternating legs)

OR

Half “Cindy” AMRAP 10 of:
5 Pull-ups
10 Push-ups
15 Air squats

  • RX Men will have a choice of Nate or Cindy while Scaled Men, RX Women, and Scaled Women will all be performing Cindy
  • Athletes who perform Nate will have their total repetitions multiplied by 2 for scoring purposes
  • For the muscle-up, full extension at the bottom of the rings and at the top of the dip portion are required
  • The muscle-up must be a standard movement in the CrossFit-sense, gymnastics variants such as kip-ups or gymnastics kips are not allowed
  • For HSPU, each station will be set up with a 35# plate on either side of an abmat
  • On the HSPU, kipping is allowed, but the athlete must show control at the top of each rep with only the heels in contact with the wall and arms fully locked out
  • On the pistols, legs must alternate for each rep performed. The athlete must achieve a squat depth below parallel, and the non-squatting foot may NOT come in contact with the ground until the athlete’s hips are fully opened at the top of each rep
  • For pistols, holding the non-squatting foot is acceptable
  • For pull-ups, any style is allowed as long as the arms are fully extended at the bottom of each rep and the chin clearly passes above the plane of the bar at the top of each rep
  • For push-ups, chest must touch the ground and body must rise as one solid plank – no worming or arching of any kind is allowed
  • For air squats, hips must pass below parallel and hips must fully open with knees extended on every rep
  • Scaled men will be given an optional red band for pull-ups
  • Scaled women will be given an optional blue band for pull-ups
  • Scaled women will have the option of scaling push-ups to mid-height rings; knee push-ups are NOT an acceptable scaling option
  • Score is total reps completed, with Nate reps being multiplied by 2

 

WOD 4
Floater WOD – Agility course at St. James

  • There will be an agility course set up at St. James for athletes to complete
  • This event can be done at any time the athlete wishes between 10:30am and 1:30pm
  • Athletes may practice the course, but they only have one official attempt
  • A series of boxes will be set up with two orange cones off to the left side
  • Athletes must get over the first box anyhow, jump laterally over and back on the second box, get over the third box anyhow, and jump laterally over and back on the final box
  • After finishing the last lateral jump, athletes will sprint to the far cone, sprint to a cone by the first box, and sprint back through the far cone to stop the clock
  • Score is total time required to complete the course
  • For the box jumps, step-ups are acceptable as they will just slow you down
  • Box heights are 24/20” and 30/24”, and the lateral boxes are the small, green/black stackable ones
  • There will be a separate score card for this event, so please make sure you grab it and get it to the judge
  • If this event is not completed in the 10:30am to 1:30pm window, that athlete will receive the lowest possible score

NOTE: These WODs are NOT real. The fact that I have to post this comment to begin with is a little silly, but we are clearly not tying people to rowers and throwing barbells through the air. The real WODs will be posted tomorrow morning before the competition begins. Event 1
Max height and distance for a Thruster Toss (RX = 96/65)(Scaled = 65/45)

Women will go first, followed by the men. Each athlete will have exactly 2 minutes to establish a max height and distance Thruster Toss. The barbell will be loaded to 95/65 for the RX division and 65/45 for the scaled division. Competition plates will be used to minimize bounce of the bar. The athlete will begin on the starting line and will perform a full front squat, reaching a squat depth below parallel. The athlete will then explode up and release the bar at the top of the thruster with the goal being to attain the maximum height and maximum distance traveled by the barbell while in the air. There will be a ladder judge to measure the maximum height of the bar and a distance judge to mark the exact spot where the barbell lands after the toss. Both height and distance will be scored separately, meaning athletes will earn two scores for this event.

Event 2
6 minutes to establish 1RM barbell biceps curl

Athletes will be given a barbell and a set of plates and collars. They will have 6 minutes to bring the barbell from the waist to shoulder-level using only the arms to move the weight. Athletes will begin the lift with their backs against the wall to prevent the use of any legs, hips, or backs in the assistance of the lift. Once the barbell has been brought to shoulder-level and the judge has called a successful lift, athletes may drop the bars. Scores will be based on highest weight successfully lifted with this movement.

Event 3
AMRAP 10 minutes of:
1,000m Legless row
In remaining time, AMRAP of 10 sumo Dead-lift high-pulls (RX = 135/95) (Scaled = 95/65), 10 triple-unders

Athletes will begin this 10-minute event by performing a 1,000m row without the use of their legs. Athletes can hinge forward at the waist and open up at the waist, but the knees must remain locked out the entire time. To ensure this, athletes legs will be tied down to the rower by their judge, and will only be released after all 1,000m are completed. After the row is complete, athletes will move onto their barbells and, in the remaining time, complete as many rounds and reps as possible of 10 Sumo Dead-lift high-pulls and 10 triple-unders. The SDHP must start on the ground every rep and must reach collarbone level with elbows clearly above the bar. For the triple-unders, the rope must pass under the feet THREE times for every jump.

Floater WOD
For time:
1,000 Abmat sit-ups

Athletes will report to the St. James location at any point they wish from 10:30am-1:30pm. There will be a series of abmats set up, and they must confirm with the judge/assistants that they are beginning this event. They will have as long as needed to complete the event, as long as they finish during that 3-hour window. A successful rep must see the shoulders pass through 90 degrees with the athlete touching the ground in front of their feet, and they must return their shoulder blades to the ground reaching up behind their head at the bottom of each rep.

The Sports and Spine Injury Center is all set up and fully staffed now at our 209 Columbus location. To book a complimentary consultation – call Amanda at 617-247-2300. SSIC peforms complete Physical Therapy, Chiropractic, Stretching, Massage Therapy and more. They cared for all the 2013 NorthEast Regionals Athletes and are well educated in CrossFit training and care.

We have reserved a section of Tasty Burger on Sunday, July 28th at 5:00 PM – 8:00 PM to watch the final CrossFit Games Events.  So come on out and join us for some CrossFit Fun & Great Food and Drink!

Details

  • Tasty Burger – 1301 Boylston Street, Boston, MA 02215
  • Sox are out of town – so plenty of parking
  • The garage doors will be open, tunes will be cranking, free pool, and lots of Burgers, Paleo Burgers and Salads, Beer, Wine, and Gluten Free Beer!
  • At 7:00 PM – They will turn down the music and crank up the Games for full coverage.

Dear Members:

Well, the first half of the year has passed and along with it we have witnessed many PR’s, first muscle ups, lots of successful double unders and so much more.  Our amazing community continues to grow and with that we have some exciting news to announce in this bulletin:

Welcome Sports and Spine Injury Center

We are pleased to announce that Dr. Richard Green and his team have set up shop at our 209 Columbus Location.  S&SIC provides Chiropractic Care, Physical Therapy, Acupuncture, Massage, Stretching and more.  Dr. Green and his team treat some of the top athletes in Boston and now are available right here at RCFBB.  All members will receive a complimentary screening will see Dr. Green and his team joining us in many WODs.   For more information go to: http://www.spineandsports.org/

Expansion Plans!

Expansion plans for our 31 Saint James location have commenced!  We are planning to expand into the basement by constructing two new classrooms, additional showers and locker rooms!  This massive undertaking will allow us to continue to keep our class sizes small but will offer our members the convenience  of over 50 class times per day, classes on the half hour, and additional time slots.  Stay tuned for a timeline and progress updates!

New Programs

Weightlifting Clinics – In the coming weeks we will be announcing a one day intensive weightlifting clinic.  Details to come.

Nutritional Seminars – Starting in September we will be hosting monthly nutritional seminars.  These seminars will be free to all members.

Throw Downs – A Fall Internal Throw Down is in the works!

Apparel - Our very own Colin Gould has created some exciting new apparel designs! Sample tees, tanks, shorts, and hoodies will be on display soon.

SFH – Stronger Faster Healthier will be offering a new flavor protein.  Still top secret to us!
